How to do the Backrooms Escape follow-along warm-up

You will follow a five minute horror-themed cardio warm-up at home, copying jumps, ducks, punches and freezes as they appear on screen. It suits anyone who wants to raise their heart rate before a workout or a gaming session, with no equipment and no experience needed. All you need is floor space and sound.

What you need

Steps

  1. Clear a space about two metres wide and move anything breakable out of reach. Put on trainers, turn the sound up and stand where you can see the screen without turning your head.

  2. Level 1, the Yellow Rooms. Jump over the junk, duck under the hanging ceiling, step left and right around the pillars, and freeze in place when the shadow walks past.

  3. Level 2, the Warehouse. Jump the pallets, duck the conveyor, punch through the boxes, then sprint on the spot when the lights go red.

  4. Level 3, the Way Out. Strike the pose to fit through the giant pipe, climb down, then punch, jump and duck your way along the halls and kick the gate open.

  5. Land softly with your knees bent on every jump, and keep the jumps small if you have neighbours below you.

  6. When you reach the exit, walk on the spot for a minute and let your breathing settle before you start your main workout or game.

Tips and common mistakes

The freeze is a balance hold, so stop still with your arms up rather than dropping them and slumping.

Pause the video between levels if you need a few extra seconds, then pick it back up.

March in place instead of sprinting if your knees or ankles are sore.

There are sudden red lights and a creature in the video, so watch it through once before showing it to young children.

Questions

Do I need any equipment?

No. You only need clear floor space, trainers and a screen with working sound.

How long does the warm-up take?

Just under five minutes, split into three levels with a short intro and an exit at the end.

Can I use it before lifting weights?

Yes. It raises your heart rate and loosens your joints, but it is cardio-based, so add a couple of light sets of your first exercise before going heavy.
