How to build up to a forearm stand from a plank

Learn a short bodyweight routine that starts with a forearm plank and works toward a forearm stand, also called a pincha pose. It suits anyone with basic core strength who can already hold a plank for 30 seconds. You only need a mat and a clear wall space.

What you need

Steps

  1. Warm up for a few minutes with arm circles, wrist rolls and shoulder shrugs so your joints are ready for weight on your forearms.

  2. Set up a forearm plank: elbows under shoulders, forearms flat, legs straight and body in one line from head to heels.

  3. Hold the plank for 20 to 30 seconds while squeezing your abs and glutes, then rest and repeat two or three times.

  4. Kneel and place your forearms on the mat with elbows shoulder-width apart, then walk your feet back toward your elbows.

  5. Lift one leg and then the other into a small hop, keeping your hips stacked over your shoulders rather than arching your back.

  6. Practise near a wall: kick up gently so your feet touch the wall, hold for a few seconds, then lower one leg at a time.

  7. Once the wall version feels steady, try a short hold away from the wall for 3 to 5 seconds and come down under control.

  8. Finish with slow shoulder and wrist stretches, and repeat the routine two or three times a week to build strength.

Tips and common mistakes

Keep your elbows directly under your shoulders or you will strain your neck and lower back.

Come down one leg at a time instead of dropping both feet, which is easier on your wrists and spine.

Skip the wall kick if your shoulders or wrists hurt, and build more plank time first.

Questions

Do I need to be flexible to do a forearm stand?

Some shoulder and hamstring flexibility helps, but strength and balance matter more. Work on plank holds and wall practice first.

How long does it take to learn a forearm stand?

It varies a lot. Practising a few times a week for several weeks is a common path, and short wall holds count as progress.

What if my wrists hurt in a forearm plank?

Try a folded towel under your forearms and keep the load on the forearm rather than the wrist. Stop if the pain continues.
