What you need
Steps
Warm up by bouncing gently on your toes for 30 seconds, then rest for 10. Keep the bounce light and let your calves and ankles loosen up.
Stand tall and rotate your torso side to side for 30 seconds. Let your arms swing loosely and keep your hips facing forward.
Place your hands on your hips and draw big hip circles for 30 seconds, then reverse direction. Keep your feet planted and move slowly.
Swing your arms out to the sides and across your chest for 30 seconds. Start small and let the swings get bigger as you warm up.
Do alternating windmills for 30 seconds, reaching one hand toward the opposite foot and lifting the other arm up. Bend your knees as needed.
Perform alternating Cossack squats for 30 seconds, shifting your weight to one bent leg while the other stays straight. Keep your heels down.
Do walk outs for 30 seconds: hinge forward, walk your hands out to a plank, then walk back and stand up. Keep your core braced.
Hold a down dog calf stretch for 30 seconds, pressing one heel toward the floor at a time. Pedal your feet to deepen the stretch.
Finish the squat section with push up plus, bootstrapper squats and Hindu squats, 30 seconds each with 10 seconds rest. Move at a pace you can control.
Work through the World's Greatest Stretch with the left leg forward, then the standing sprinter stretch, then repeat on the right side. Hold each for 30 seconds.
Tips and common mistakes
Do the routine on a non-slip surface and keep water nearby.
Skip or shorten any move that causes sharp pain, and never push into joint pain.
Breathe steadily through each move instead of holding your breath.
If you are new to exercise or have an injury, check with a doctor before starting.
Questions
Do I need any equipment?
No. The whole routine uses only your body weight and a bit of floor space.
How often should I do this routine?
It works well as a daily morning warm up. Start with a few times a week if you feel stiff.
What if I cannot hold the full 30 seconds?
Do fewer reps or a shorter hold, then rest. Build up gradually over a few weeks.
